Is soreness a sign your training worked?

You can barely sit down two days later, so the session must have worked. It is a comforting reading — and it measures the wrong thing.

No. Soreness reflects how unfamiliar a stimulus was, not how much muscle it built. It is not caused by lactic acid, and its absence does not mean your training has stopped working. Track whether your loads climb over four to six weeks instead.

You finish a session, and two days later you can barely sit down. The instinct is immediate and almost universal: that one worked.

It is a comforting reading, and it is wrong. Soreness measures novelty, not effectiveness.

What soreness actually tells you

Schoenfeld and Contreras put the question directly in a 2013 review: is post-exercise muscle soreness a valid indicator of muscular adaptation? Their conclusion was no. Soreness correlates with how unfamiliar a stimulus was, not with how much growth it produced.

This is why a beginner's first leg session leaves them wrecked, and why an advanced lifter following a well-run program feels almost nothing while continuing to grow. Same mechanism, opposite sensations.

It also explains an experience most people have had: the session that destroyed you was often the one where you changed exercise, changed angle, or added eccentric work — not the one where you lifted heaviest.

It is not lactic acid

The lactic acid explanation is the most persistent myth in the gym, and it is straightforwardly false on timing alone.

Lactate clears your bloodstream within an hour of finishing. Delayed onset muscle soreness peaks between 24 and 72 hours later. Whatever is causing the pain on day two, the lactate was long gone before it started.

What is actually happening is micro-damage to muscle fibers, particularly from the lowering phase of a lift, followed by a local inflammatory response. That response is part of repair, not a sign of injury — and not a sign of growth either.

No soreness does not mean no progress

This is where the myth does real damage. People who stop getting sore conclude their program has stopped working, and start changing exercises every few weeks to chase the feeling back.

What is actually happening is the repeated bout effect: your muscles adapt to a familiar stimulus and sustain less damage from it. That is adaptation working exactly as intended. Chasing soreness by constantly rotating exercises undermines the one thing that reliably builds muscle — doing the same movements long enough to get measurably better at them.

If you want a signal that your training is working, there is a much better one available, and it is free.

Are your loads climbing? That is the question. Not over a single session — over four to six weeks.

If the same set of eight has gone from 60 to 70 kg (130 to 155 lb) across two months, you are progressing, sore or not. If it has not moved in six weeks while your sleep and food have stayed constant, something needs adjusting, however sore you feel afterwards.

Soreness is a sensation. Load progression is a measurement. Only one of them can be wrong about what is happening.

When soreness is telling you something

Two cases deserve attention rather than pride:

  • Soreness that lasts beyond four or five days. That usually means you jumped volume or intensity too far, too fast. The next session will be worse, not better.
  • Sharp, localized pain, especially near a joint. That is not delayed onset soreness. Soreness is diffuse and muscular; a sharp point that hurts during a specific movement is a different signal entirely and worth having looked at.

Ordinary soreness — diffuse, symmetrical, appearing a day later and fading within three — needs nothing done about it.

What actually reduces it

Not much, and less than the internet claims. Stretching afterwards has repeatedly failed to show a meaningful effect on soreness. Ice baths blunt the sensation but may also blunt some of the adaptation you trained for.

What does help is unglamorous: progressive exposure. Increase volume gradually rather than in jumps, and your body adapts without the punishment. Sleep and adequate protein cover most of the rest.

Light movement on sore days — walking, easy cycling — generally feels better than complete rest, though the effect is on comfort rather than on recovery speed.
