The "getting bulky" question, answered properly
The fear is nearly universal and worth taking seriously rather than dismissing, because the reasoning behind it is not stupid — it is just based on a false premise.
Building visible muscle mass is slow and difficult for everyone. Men do not accidentally become large; they spend years training hard and eating deliberately. Women, training with roughly a fifteenth to a twentieth of the circulating testosterone, are not one heavy squat session away from an unwanted transformation.
The physique most people describe when they say "toned" — visible shape, firm contours — is muscle. It is the thing lifting builds. Not lifting produces the opposite of it.
Where genuine differences do show up
Two are reasonably well documented, and both work in women's favor.
Fatigue resistance
Women generally complete more repetitions at a given percentage of their maximum, and recover faster between sets. The likely reasons include a higher proportion of type I fibers and differences in muscle perfusion.
Practically: rest periods can often be a little shorter, and higher-rep sets tend to feel more manageable. That is a training advantage, not a prescription to only train light.
Recovery between sessions
Women tend to recover somewhat faster from a given session, which means a higher frequency is often well tolerated. If you can train a muscle three times a week without stalling, that is worth using.
Training around the menstrual cycle
This gets discussed a great deal and the evidence is thinner than the confidence with which it is presented. Some studies suggest slightly better strength expression in the follicular phase; others find nothing.
The honest position: the effect, if it exists, is small enough that consistency matters more. Building a program around cycle phases adds complexity for an uncertain return. Adjusting a specific session when you feel bad is sensible; restructuring your training block around the calendar is not well supported.
What is well supported is that training through the cycle is safe and effective throughout.
What changes after 40
Around the perimenopausal transition, falling oestrogen affects muscle and bone. Muscle mass becomes harder to hold, and bone density starts declining more quickly.
The implication is not that lifting becomes less useful. It becomes more useful, and more urgent. Resistance training is one of the few interventions that acts on both muscle and bone at once.
Two adjustments are worth making: raise protein intake toward the upper end of the range, and prioritize loaded compound movements, which stimulate bone more effectively than machine isolation work.
What to actually do
Nothing exotic:
- Lift with meaningful loads. Sets taken to within roughly three reps of failure, in whatever rep range you prefer.
- Aim for 10 to 20 hard sets per muscle per week, adjusted to your training age and recovery.
- Progress the load or the reps over time. Everything else is detail.
- Eat enough protein — the same 1.6 to 2.2 g per kilogram that applies to everyone.
- Keep the same program for at least twelve weeks before judging it.
