Strength training after 50

Most of what is written on this is either alarmist or patronizing. Some things genuinely change. Most of what people assume changes does not.

Muscle can still be built well past seventy. What changes is anabolic resistance — a raised threshold requiring more protein per meal and adequate training intensity — plus slower recovery and slower connective tissue adaptation. The mechanism itself is unchanged.

Almost everything written about training after fifty is either alarmist or patronizing. Either you are told to be careful of everything, or you are told nothing changes at all.

Both are wrong. Some things change genuinely. Most of what people assume changes does not.

What actually changes

Anabolic resistance

This is the real one. From around fifty, the same dose of protein and the same training stimulus produce a smaller muscle-building response than they did at twenty-five. It is called anabolic resistance, and it is well documented.

It is a raised threshold, not a closed door. The response still happens — it just needs a bigger push. Practically, that means more protein per meal and enough training stimulus to clear the higher bar.

Recovery takes longer

Not dramatically, but measurably. Where 48 hours between sessions for the same muscle was comfortable at thirty, 72 is often the better spacing at sixty. That is an argument for spreading volume out, not for reducing it.

Connective tissue adapts more slowly

Tendons and ligaments respond to training more slowly than muscle does at any age, and the gap widens with time. This is the real reason to progress loads gradually — not fragility, but a mismatch in adaptation speed between tissues that were previously more closely matched.

What does not change

The mechanism. Mechanical tension still drives hypertrophy. Progressive overload still governs progress. Volume still sets the ceiling. The physiology of muscle growth does not switch off at a birthday.

Nor does the capacity to build. Studies in adults well past seventy consistently show meaningful gains in muscle mass and strength from resistance training. Starting late produces slower absolute progress than starting at twenty — it does not produce none.

Why this matters more than aesthetics

Sarcopenia — age-related loss of muscle mass and strength — begins in the third or fourth decade and accelerates after sixty. Untrained, most people lose roughly 1 to 2% of muscle mass per year past fifty, and strength faster still.

That loss is what eventually converts into difficulty rising from a chair, instability on stairs, and falls. Resistance training is the only intervention that reliably reverses part of it. No medication, no supplement and no amount of walking substitutes for loading the muscle.

Put plainly: at this stage, training is less about how you look and more about what you will still be able to do in twenty years.

How to train, concretely

Load

Meaningful. The instinct to switch to very light weights and high reps is understandable and counterproductive — a set that stops far from failure produces little stimulus, and the higher anabolic threshold makes that worse.

Aim for sets taken to within roughly three reps of failure. Whether that happens at 8 reps or 15 matters far less than the effort.

Frequency and volume

Two sessions per muscle per week remains the target. Spread them further apart — 72 hours rather than 48 — and sit toward the lower end of your volume range if recovery is tight. Sustainable volume beats ambitious volume.

Warm-up

This is where extra time genuinely pays off. Ten to fifteen minutes of general movement plus progressive load ramps on the first heavy exercise. Not because injury is looming, but because the working sets are simply better after it.

Protein

Raise it. Roughly 0.1 to 0.2 g per kilogram above the standard recommendation, and — more importantly — at least 30 to 40 g per meal rather than concentrated at dinner. Anabolic resistance is about per-dose response, so distribution matters more than it did at thirty.

The three expensive mistakes

  1. Training too light. The most common and the most costly. Loads that never challenge you produce almost no stimulus, and the higher threshold makes that shortfall worse than it would be at thirty.
  2. Under-eating protein. Appetite often falls with age while requirements rise. That combination quietly undermines everything done in the gym.
  3. Stopping after a niggle. A sore shoulder is a reason to train around it, not to stop entirely. Detraining at this stage costs more, and comes back slower, than it did earlier.
