How many reps per set?

Eight to twelve for size, one to five for strength, fifteen-plus for toning. The most repeated rule in the gym, and mostly wrong.

Rep count does not determine hypertrophy — proximity to failure does. At matched effort, loads from roughly 30% to 85% of your one-rep max produce comparable growth. The 8 to 12 range is a practical default for reasons of time and comfort, not physiology. Strength, by contrast, is genuinely load-specific.

What determines whether a set builds muscle is not the number of reps. It is how close you took it to failure.

The finding that reorganised everything

When sets are taken close to failure, loads from roughly 30% to 85% of your one-rep max produce comparable hypertrophy. A set of 30 taken to the edge grows muscle about as well as a set of 6 taken to the edge.

Schoenfeld and colleagues demonstrated this repeatedly across the 2010s, and it holds up. The mechanical tension that triggers growth is generated by the final, hardest reps of a set — the ones where fibers are recruited maximally because the easier ones have already fatigued.

Which reframes the question entirely. It is not "how many reps?" It is "how hard was the last one?"

So why does 8–12 persist?

Because it is genuinely convenient, and convenience matters more than people admit.

  • Time. A set of 30 takes far longer than a set of 8, and both need to be near failure to count. Over a session, that adds up fast.
  • Discomfort. High-rep sets to failure are unpleasant in a way that heavier sets are not. Most people underestimate their proximity to failure precisely because they stop when it gets uncomfortable.
  • Joint load. Very heavy sets are demanding on connective tissue and technique. Very light sets are not, but they demand more from your tolerance.

So 8 to 12 is a reasonable default — for practical reasons, not physiological ones. That distinction matters, because it tells you when to deviate.

Where load genuinely matters: strength

Here the picture changes completely. Maximal strength is highly specific to the load and the movement pattern.

Getting stronger at a heavy single requires practicing near heavy singles. A set of 20 leg presses builds the muscle involved but does very little for your ability to express force in a maximal squat. The skill component of heavy lifting has to be trained directly.

Practically: if strength is the goal, work in the 1 to 6 rep range on the lifts you want to be strong at. If size is the goal, the rep range is yours to choose.

Reps do not "tone" anything

The idea that high reps with light weights produce definition while heavy weights produce bulk has no physiological basis.

Definition is a function of two things: how much muscle you have, and how much fat covers it. Rep ranges affect the first only marginally. Fat is governed by energy balance, not by set structure.

A high-rep set does not burn appreciably more fat than a heavy one. It burns marginally more calories in the moment, and the difference is trivial next to what you eat.

What to actually do

A defensible default that survives contact with real life:

  • Compound lifts: 5 to 10 reps. Enough load to build strength alongside size, few enough reps that technique holds and fatigue stays manageable.
  • Isolation work: 10 to 20 reps. Lighter loads are kinder to small joints, and taking a lateral raise near failure is far less taxing than doing the same on a squat.
  • Every working set within roughly 0 to 3 reps of failure. This is the part that actually matters, and the part most people get wrong.

Vary the rep ranges over time if you enjoy it. Just do not mistake the variation for the mechanism.
